How often should you lift to grow muscle? It's a hotly debated topic among gym-goers and researchers alike. Here's what you need to know about the fundamentals of effective muscle hypertrophy.
What is hypertrophy?
Muscle hypertrophy is the process by which muscle fibres increase in size in response to resistance training, driven by mechanical tension, metabolic stress, and the muscle damage-and-repair cycle that occurs with appropriately challenging training.
The key principles of muscle growth
- Progressive overload — muscles adapt to the demands placed on them, so gradually increasing weight, reps or training volume over time is essential for continued growth
- Adequate volume — a sufficient number of challenging sets per muscle group per week is one of the most consistent predictors of hypertrophy in research
- Training close to failure — training sets that bring you close to (though not necessarily all the way to) muscular failure appears important for maximising the growth stimulus
- Recovery — muscle growth actually happens during recovery, not during the workout itself, making adequate rest between sessions targeting the same muscle group essential
How often should you train each muscle group?
Research generally supports training each muscle group at least twice per week for optimal growth, rather than the traditional "one muscle group per week" approach — though total weekly volume matters more than exactly how it's distributed across sessions.
Nutrition's role in hypertrophy
Adequate protein intake, spread across the day, supports the muscle repair and building process, and being in a slight calorie surplus (or at least not a significant deficit) generally supports muscle growth more readily than aggressive dieting.
Common mistakes that limit muscle growth
Not progressively increasing training demands over time, inconsistent training, inadequate protein intake, and insufficient recovery between sessions are among the most common barriers to visible hypertrophy results.
